During this period, it can be useful to reassess the quality of the snacks and foods we use to support our daily energy.

Nuts represent an interesting choice: they consist of a single ingredient, are rich in micronutrients, and are easy to carry. Their small size should not be misleading: from a metabolic point of view, they are a nutritionally concentrated food and, when included appropriately, can become a stable presence in daily nutrition.

What nuts actually provide

Almonds, hazelnuts, walnuts, pistachios and cashews belong to the category of tree nuts, while pumpkin seeds are true oilseeds. However, they all share a high nutritional density. These foods contain:

predominantly unsaturated fats
plant proteins
fiber
minerals such as magnesium, potassium, calcium and phosphorus
B vitamins and vitamin E
bioactive compounds with antioxidant action

The combined presence of lipids, fiber and proteins makes nuts a relatively slow-digesting food, with a more stable energy impact compared to snacks based on simple carbohydrates.
They do not provide a rapid spike in energy, but a much more gradual release.

When to include nuts during the day

Nuts are extremely versatile.
They can be distributed at different moments of the day depending on individual needs. In addition to consuming the whole product, 100% nut spreads also represent a practical way to integrate these nutrients into the daily diet. When they are made exclusively from nuts and do not contain sugars, added oils or additives, they retain most of the nutritional characteristics of the original ingredient and can be used at breakfast, in snacks or in savory preparations.

At breakfast, adding a small amount of nuts increases the intake of unsaturated fats and proteins, contributing to lower glycemic fluctuations and a longer-lasting sense of satiety.

Breakfast combinations are essential: a meal composed mainly of simple sugars tends to cause a rapid increase in blood glucose, followed by an equally rapid drop. The inclusion of nuts slows down this mechanism.

Here is an example of a balanced breakfast

Porridge made with oat flakes + 6/8 chopped almonds + berries

In this case, the complex carbohydrates of oats are modulated by the presence of fiber and unsaturated fats from almonds, resulting in a more gradual release of energy.

Example of a breakfast suitable for those who train in the morning

Greek yogurt or skyr + 1 tablespoon of chopped pistachios or hazelnuts + a portion of fresh fruit

Here, the balance between high biological value proteins from yogurt, unsaturated fats and fiber supports greater energy stability, especially in the early hours of the day or in the presence of morning physical activity.

A savory breakfast is particularly suitable for those who prefer a higher protein and lower carbohydrate intake upon waking.

Scrambled eggs or omelette + 2/3 chopped walnuts
or

Fresh ricotta + cherry tomato salad + 6 chopped almonds

In this case, nuts contribute to enriching the meal with unsaturated fats and micronutrients, increasing nutritional density without making it heavy.

The choice between sweet and savory depends on individual preferences and daily rhythm.

The key element is not the form of breakfast, but its structure: combining carbohydrates, proteins and fats is the most effective strategy to ensure energy stability and to control appetite in the following hours.

Mid-morning or in the afternoon is probably the most strategic moment.

The combination of fresh fruit + nuts is particularly effective: the natural sugars in fruit are modulated by the presence of fats and fiber from nuts, resulting in a more controlled glycemic response.

Recommended snack options:

one apple + 4–5 hazelnuts

one pear + 6 almonds

These combinations reduce the likelihood of reaching the next meal with excessive hunger.

Before physical activity, in moderate amounts (10–15 g), nuts can provide gradual energy useful for moderate-intensity or prolonged activities.

After training, combined with a source of carbohydrates, they contribute to energy replenishment and to the intake of minerals involved in muscle function, such as magnesium and potassium.

Why nuts do not cause weight gain

Nuts are an energy-dense food: they provide on average between 550 and 650 kcal per 100 grams. However, this figure is often interpreted in isolation, without considering two fundamental elements: actual portion size and overall metabolic context.

The recommended amount is about 20–30 g per day, equivalent to a small handful. Within this portion, caloric intake is compatible with a balanced diet.

Weight gain depends on a chronic energy surplus, not on the introduction of a single food consumed appropriately. Furthermore, nuts have metabolic characteristics that reduce their theoretical energy impact.

a more contained glycemic peak

a more gradual insulin response

fewer energy drops in the following hours

More stable blood glucose translates into better hunger management.

Not all calories have the same metabolic impact. Nuts provide energy in the form of unsaturated fats, fiber and proteins, together with micronutrients and bioactive compounds.
In addition, part of the lipids may not be completely absorbed due to the structure of the food matrix. This means that the energy actually assimilated may be slightly lower than the theoretically calculated one.

Observational studies show that regular and moderate consumption of nuts is not associated with weight gain. Greater satiety and better nutritional quality can favor a natural compensation of caloric intake throughout the day.

In summary, nuts are calorically dense, but also highly satiating and metabolically structured. If consumed in appropriate portions, they do not promote weight gain and can contribute to better appetite regulation.

The determining factor is not the food itself, but the quantity and the overall balance of the diet.

In-depth: individual varieties

Alternating types allows variation in micronutrient intake and lipid profile.

Almonds

Almonds are among the richest plant sources of calcium.
They also provide vitamin E, fiber and a significant amount of monounsaturated fatty acids.
The presence of unsaturated fats and fiber contributes to modulating the glycemic response and improving the lipid profile of the diet.
Vitamin E plays an antioxidant role, while fiber content supports satiety and intestinal regularity. They can be consumed as a snack, added to yogurt or whole grains, or included in savory preparations to enrich the nutritional profile of the meal.

Hazelnuts

Hazelnuts are rich in vitamin E, manganese and monounsaturated fats.
They have a significant fat content, but of favorable quality.
Their satiating power is high thanks to the combination of fats and fiber.
Suitable as an afternoon snack, they can also be consumed at breakfast or used in both sweet and savory preparations.

Walnuts

Walnuts stand out for their content of alpha-linolenic acid (ALA), a plant-based omega-3. They also provide fiber, copper and manganese.
ALA contributes to improving the balance between omega-6 and omega-3 in the diet.
Ideal in salads, whole grains or as a protein complement in a savory breakfast.

Pistachios

Pistachios have a slightly higher protein content compared to other varieties. They provide vitamin B6, potassium and phytosterols.
The protein content and prolonged chewing favor satiety.
Suitable as a snack or as an addition to protein-rich breakfasts.

Cashews

Cashews provide magnesium, copper and a significant amount of unsaturated fats.
They have a slightly lower fiber content compared to almonds and walnuts.
Suitable for savory breakfasts or as a snack in controlled quantities.

Pumpkin seeds

Pumpkin seeds are particularly rich in magnesium, zinc, iron and plant proteins.
Magnesium supports neuromuscular function, while zinc is involved in numerous enzymatic processes and immune function.
They can be added to yogurt, cereals or consumed in small quantities as a functional snack.

Macadamia nuts

Macadamia nuts are particularly rich in monounsaturated fats, including palmitoleic acid. They have a higher caloric density than average.
Suitable in small quantities (10–15 g), as an occasional addition or to enrich savory preparations.

Nuts and long-term metabolic health

Metabolic health is the result of repeated choices over time.
When regularly included in controlled amounts, nuts can contribute to:

improving blood lipid profile

supporting glycemic control

increasing the quality of fat intake

reducing dependence on refined snacks

The effect is not linked to a single action, but to consistent integration within a balanced dietary pattern.

My experience as a Nutritionist

In clinical practice, I often recommend nuts, incorporating them in a structured way into the diet with very positive results, especially in patients who report frequent late-afternoon hunger followed by very large dinners.

After analyzing patients’ daily eating patterns, I introduced snacks consisting of fresh fruit and a small handful of almonds or pistachios, depending on lifestyle and individual needs.

Within a few weeks, I observed a significant reduction in evening hunger and greater ease in controlling portion sizes at dinner.

It is not the single food that makes the difference, but the stabilization of appetite throughout the day.

This is one of the most relevant aspects: when used correctly, nuts are not an obstacle to weight management, but become a concrete support in managing hunger and building a more balanced and sustainable diet over time.

Nuts as a nutritional tool

Nuts are a concentrated, functional food that can be easily integrated into daily life. Their high energy content should not be interpreted as a limitation, but as a characteristic to be managed appropriately.

The difference lies not in eliminating energy-dense foods, but in understanding how to use them correctly.

Diet quality is not measured only in total calories, but also in composition and in its ability to support metabolism over time.

Nuts are a concrete nutritional tool that, when used appropriately, help build more stable habits and reduce reliance on quick, low-satiety solutions.

In a modern food context often characterized by refined and poorly structured snacks, choosing organic nuts made from a single ingredient means opting for a simple and transparent food.

Balance does not come from restriction, but from conscious portion management and the quality of everyday choices.
